How Many Sets and Reps for Bodyweight Workouts?
Choose bodyweight sets and reps by goal, exercise difficulty, clean effort, and recovery instead of chasing one universal number.
Start with one movement and a target you can execute cleanly. For a first at-home trial, use two or three working sets in a 6-15-repetition planning range, but treat it as a coaching starting point, not a universal research threshold (ACSM position stand, PMID 19204579). A wall push-up, a strict push-up, and an assisted single-leg squat can all land in that range, but they do not create the same challenge.
Use four checks before settling on a target: your goal, the difficulty of the variation, how close the set gets to technical failure, and whether you can repeat that work later in the week. They matter more than finding a perfect-looking number.
The American College of Sports Medicine (ACSM) has long made the same broad point in its resistance-training guidance: repetition prescriptions depend on goal, capacity, and training status, and programs need progression rather than a fixed number forever (ACSM position stand, PMID 19204579). Bodyweight training changes how you adjust load, not the need to adjust it. The 2026 dose-response review reaches a compatible conclusion at the weekly level: volume can matter, while average returns diminish and individual prescriptions remain context-dependent (Pelland et al., PMID 41343037).
Start with working sets, not every set you do

A repetition is one complete, controlled cycle of an exercise. A set is a group of repetitions. A working set is a set that is hard enough to practice the movement and challenge the target muscles. Warm-up rehearsals, easy mobility reps, and a few exploratory squats before a session are useful, but they should not be counted as the main work.
For a home trainee, two or three working sets per exercise can be a useful planning example because it gives you more than one exposure to the movement without making the session a test of endurance. You may use one set when time is tight, or more sets when a movement is a clear priority, but the count only means something if the sets are challenging enough for your current capacity. A 2026 meta-regression found that strength and hypertrophy gains generally rose with weekly set volume, with diminishing returns and substantial variation across programs (Pelland et al., PMID 41343037). It does not identify one magic number of bodyweight sets for every person.
This is why a tidy prescription such as “3 sets of 10” can be useful as a note in a workout log and still be a poor decision rule. If ten incline push-ups leave you fresh enough to chat without any local effort, they may be practice rather than a working set. Choose reps from the job of the exercise

The old gym shorthand says low reps are for strength and high reps are for endurance. There is truth in that, but bodyweight work is messier because the exercise itself can change the effective load. A deep split squat might feel like a strength exercise at eight repetitions. A comfortable bilateral squat may become local endurance work at twenty.
The ACSM position stand recommended an 8-12 repetition-maximum range for untrained adults beginning resistance training, broader 1-12 repetition-maximum loading for more experienced trainees, and more than 15 repetitions with lighter loads for local muscular endurance (ACSM, PMID 19204579). Those recommendations were written around resistance training generally, often with external loads. They are useful anchors for bodyweight work, not a conversion table.
Use these practical bands instead:

These ranges are coaching planning examples, not thresholds proven specifically for every bodyweight exercise. The point is to give the set a job. If you want to practice a pistol-squat regression, twenty shaky attempts are not endurance training. If your goal is muscle and you can do thirty easy push-ups with no meaningful fatigue, the exercise is probably too easy to keep treating as your main strength movement.
Research on external-load resistance training supports the distinction without turning it into dogma. In a 2017 meta-analysis of 21 trials where sets were taken to momentary muscular failure, low- and high-load programs produced similar hypertrophy, while high-load training produced greater gains in one-repetition-maximum strength (Schoenfeld et al., PMID 28834797). A bodyweight inference follows: many rep ranges can be useful for muscle if the variation creates enough effort, but a harder variation is usually the clearer route when your specific goal is strength.
Let the last clean reps choose the variation

Bodyweight training does not give you a plate stack, so you need another way to tell whether a rep target matches the exercise. The simplest check is to watch the final clean reps.
Pick a target such as 8-12 reps. Perform the exercise with the same range, tempo, and body position you plan to record. Then ask what happened near the end.
- If you could have done many more clean reps, make the variation harder next session or use a higher rep target for an endurance-focused block.
- If you finish with roughly one to three clean reps still possible, the variation is probably in a productive zone for general strength or muscle-focused work.
- If form breaks before you reach the bottom of the target range, use an easier variation, reduce assistance demands, or lower the target.
This is a bodyweight version of working close enough to failure to make the set informative without treating collapse as proof of effort. A 2023 systematic review found no evidence that momentary muscular failure was superior to non-failure training for hypertrophy, and it described the relationship between proximity to failure and muscle growth as potentially non-linear (Refalo et al., PMID 36334240). That does not mean every easy set works. It means you do not need to chase a failed rep to make a set count.
The distinction between muscle fatigue and technical failure matters more at home, where nobody is there to stop the set for you. On a push-up, a useful endpoint might be the first repeatable loss of a rigid trunk or full depth. On a split squat, it may be the point where you cannot keep the front foot planted and the knee tracking comfortably. When a joint feels sharp or unstable, stop rather than negotiating with the rep count.

A simple sets-and-reps decision process

Use this process before turning a random exercise list into a workout.
1. Choose one job for each movement
Decide whether the movement is mainly practice, strength-oriented work, muscle-oriented work, or endurance. One exercise can serve more than one purpose over time, but one set should have a primary job. This prevents a common home-workout drift: performing an easy version for high reps while expecting the strength result of a much harder version.
For example, an incline push-up can be a technique exercise at 6-8 repetitions, a muscle-focused exercise at 12-20 challenging repetitions, or a warm-up movement at 10 easy repetitions. The rep number is not the identity of the exercise. The difficulty and intent give it meaning.
2. Pick a target range you can perform cleanly
For general bodyweight strength, start with 6-12. For muscle-focused work, start with 8-20. For a new movement, use a smaller number that leaves room to repeat cleanly. Write the range down before you start. A range is more useful than a single number because it lets you make a small adjustment without declaring the whole program wrong.
Do not use the range to hide bad reps. A partial-range squat does not become a twenty-rep set simply because the counter reached twenty. Keep the same honest standard every time you log a rep: intended range, controlled position, and no pain signal that changes the movement.
3. Begin with two or three working sets
Two or three sets give you a first set to calibrate, another to repeat the work, and sometimes a third to test whether the target was realistic. You do not need to make all three identical. A practical plan may read: 10, 9, and 8 clean incline push-ups with a 1-2-rep buffer. That is useful information. It says more than forcing every line in the notebook to read ten.
The 2026 volume review gives the reason to avoid both extremes: adding sets can increase the training dose, but the average benefit did not rise in a straight line and the studies differed in participants, exercises, and outcomes (Pelland et al., PMID 41343037). Add a set when you can recover from the work and it serves the goal; do not add one merely because three looks official.
4. Record the version, not only the number
“3 x 12 squats” is incomplete if the first week used a countertop for balance, the second used a slow lowering phase, and the third used a rear-foot-elevated split squat. Record the variation, range, assistance, and any planned tempo. Those details are the bodyweight equivalent of recording the load on a bar.
An eight-week trial in resistance-trained people compared adding repetitions with increasing load while keeping repetitions fixed. Both approaches produced broadly similar muscular adaptations in most measured outcomes, although dynamic strength slightly favoured load progression (Plotkin et al., PMID 36199287). The trial was not a bodyweight study, so do not read it as proof that any rep increase is enough. It does support a modest practical point: adding clean repetitions within a planned range is a legitimate way to progress before you change the exercise.
5. Change one dial when the range stops challenging you
When you can reach the top of the range with several clean repetitions left, do not keep adding reps forever. First decide whether endurance is your goal. If it is not, make the variation harder: alter leverage, use a unilateral version, add a pause, extend the range where it is safe, or introduce external resistance when appropriate. Changing a dial is different from making the workout chaotic. Keep the exercise recognizable long enough to learn whether the adjustment helped. A different variation, a different tempo, a different rep target, and an extra set all at once give you no clear feedback.

Beginner: finding a useful push-up dose
Suppose you can complete eight floor push-ups, but the last two lose depth and your hips drop. Start with an incline push-up instead. Use 2-3 sets of 6-12, stopping each set while the body line and depth are still consistent. You might log 10, 9, and 8 reps. When you can complete the upper end of the range with controlled form and a small buffer, lower the incline or add a brief pause at the bottom.
That plan is deliberately unglamorous. It gives you repeated practice and a reliable record. The floor variation can wait until it fits the target. Intermediate: when a squat stops being a strength set
Suppose you can do 25 bodyweight squats with stable depth and could probably do more. Those reps may still have value for warm-up or local endurance, but they are unlikely to be your most efficient general strength set. Keep 2-3 sets, but move to a split squat, a controlled single-leg regression, a longer range, or external load if it is safe and available. Aim for a range where the final clean reps require attention rather than boredom.
High-repetition work still has a place for local endurance and warm-ups. The decision here is about specificity. The 2017 low- versus high-load review found similar muscle growth when sets reached failure, while heavier work better improved one-repetition-maximum strength (Schoenfeld et al., PMID 28834797). Bodyweight exercises do not map neatly onto a percentage of one-repetition maximum, so use the finding as direction: if strength is the priority, create a harder problem instead of only extending the count.
What to do when the plan stops fitting

Sets and reps are only useful while they fit your recovery and your technique. Reduce the target, use an easier variation, or stop the session if you cannot reproduce the same controlled movement after reasonable rest. A sudden drop in performance can come from poor sleep, unusual stress, illness, or a session that was simply too demanding for the day. It is not automatically a sign that you need more willpower.
For generally healthy adults, the U.S. Physical Activity Guidelines include muscle-strengthening activity on two or more days each week as part of an overall activity pattern (Physical Activity Guidelines for Americans). That recommendation does not tell you exactly how many sets to do. It does make consistency more useful than a heroic single session that you cannot repeat.
Stop and seek appropriate clinical guidance rather than trying to solve the issue with a new rep scheme if you have chest pain, faintness, severe or unusual shortness of breath, a new sharp joint pain, loss of function, a recent injury or surgery, or a condition that changes what exercise is appropriate. For your next home strength session, choose one movement, a target range, and a small number of working sets you can repeat with clean form. Write down the variation and the clean reps you actually complete. If the target is too easy, make the exercise harder. If technique breaks too early, make it easier. If the work is repeatable and the last reps are honest, the prescription is doing its job.
You do not need to solve every programming variable today. Start with a range that fits the movement in front of you, then keep a record long enough to make the next decision less random.
